“Every champion was once a contender who refused to give up.” These words, immortalized by the legendary Rocky Balboa, still resonate with anyone chasing greatness. If you’ve ever felt the fire of the underdog or dreamed of standing victorious, it’s time to put those dreams into action.

The Rocky Workout Program is here—a eight-week, four-day program designed to forge the strength, speed, and endurance of a champion.  Inspired by Rocky’s unforgettable training montages, each session hones a different aspect of athleticism, ensuring you become faster, stronger, and tougher.

This program stems from a lifelong love of the Rocky movies and a trip to Philadelphia that made the movies and the inspiration a reality.  This passion and contributions from Rocky enthusiasts like Mike Kunda (Yo Philly Film Tour), Chris Jay (Contenders Clothing Rocky Aficionado) and local Philly MMA fighter Christian (CJ) LaFragola, has added to the authenticity of the program.  This program will take you back to Rocky 1 and the running down the streets of Philadelphia, or Rocky 3 sprinting on the beach with Apollo, or even Rocky Balboa (Rocky 6 unofficially) where Rocky incorporates strength training as an older 60 year old with one last shot at glory!

Whether you’re a fitness enthusiast, a boxer in training, or just someone looking to push beyond your limits, this program captures the spirit of the iconic film series while delivering real-world results. Are you ready to lace up your sneakers, hit the streets of “Philadelphia,” and chase the eye of the tiger?

Why This Program Works

The Rocky Workout Program combines proven training methodologies—strength training, speed drills, and endurance-focused exercises—into a balanced, high-intensity plan.

We incorporate traditional strength training like Bench Press, Bicep Curls, Dumbbell Rows, Push Ups along with boxing specific training like shadow boxing, heavy bag work, and jump rope.  All of these workouts will be tracked through an app called Everfit and can be substituted based on your own gym set up. 

We also incorporate a nutrition plan based on customized macros and meal ideas for the individual person.  No, you do not have to have 6 raw eggs for breakfast!  Macro breakdown for Calories, Protein, Fats, and Carbohydrates, will help to keep you on track and really maximize the benefits of the program!

Finally this program works because it is totally customized to the person doing it and accountability. 

The Weekly Plan

Each week consists of four challenging days. Here’s what to expect:

Day 1: Building a Champion

This day is all about developing raw power and speed. Start with a 2.5KM jog through your neighborhood (or your treadmill’s version of the streets of Philadelphia). Then, dive into upper-body strength exercises like bench presses and cable flys to build a solid foundation. Finish with boxing drills on a heavy bag or BOB dummy to sharpen your speed and coordination.

Finisher: Stair sprints or the Stairmaster will push your endurance to its peak, mirroring Rocky’s iconic climb up the Philadelphia Museum of Art steps.

Day 2: Heart of a Champion

The focus shifts to upper body strength and speed, perfect for honing the arms and back. Begin with your warm-up jog, then tackle exercises like bicep curls, lat pull-downs, and dumbbell rows. Shadowboxing drills bring speed and precision into the mix, while skipping rope adds that extra punch of agility.

Finisher: Conquer another round of stairs to seal the deal.

Day 3: Climb Back to the Top

Get ready for a total-body burn. Push-ups and weighted sit-ups build core and upper-body strength. Farmers’ carries test your grip and endurance, while goblet squats target your legs. Finish strong with heavy bag boxing—channeling Rocky’s relentless spirit in every punch.

Finisher: Sprint intervals will test your limits, with short bursts of speed building explosive power and cardiovascular endurance.

Day 4: The Final Countdown

The program’s finale is all about functional strength and endurance. Warm up with your jog, then dive into intense sled pushes (or uphill sprints for a substitute). Pull-ups challenge your upper body, while medicine ball slams and wood chops enhance core power and explosiveness. Kettlebell swings or tire flipping add the grit that Rocky would be proud of.

Finisher: A 2.5KM run ensures you end the workout with the endurance of a champion.
